Food Energy Converter

Convert food energy between nutritional Calories (kilocalories), small calories, kilojoules and joules. It uses the International Table calorie, so one kilocalorie is 4.1868 kilojoules (the thermochemical calorie is slightly smaller, 4.184 kJ).

This calorie calculator estimates how many calories your body uses in a day and how many to eat to maintain your weight, lose weight or gain weight at a steady pace.

The calculator first estimates your basal metabolic rate (BMR), the energy your body burns at complete rest to breathe, circulate blood and keep organs working, then multiplies it by an activity factor to estimate your total daily energy use. Eating that many calories should keep your weight stable; eating less or more shifts it down or up over time. These are estimates: individual metabolism varies by 10% or more, so adjust based on how your weight actually changes over a few weeks.

Calorie Counting as a Means for Weight Loss

Body weight changes when energy in and energy out are out of balance. A common rule of thumb is that a deficit of about 3,500 Calories corresponds to a pound of body weight (about 7,700 per kilogram), so eating 500 Calories a day below maintenance leads to roughly a pound of loss a week. In practice weight loss slows over time because a smaller body needs less energy and the body adapts, so recalculate your target every 10 pounds or so.

Counting works best as a learning tool. Weighing and logging food for a few weeks shows where calories come from, how big portions really are and which foods keep you full. Most people underestimate what they eat, so measuring is more reliable than guessing. Aim for a moderate deficit: losing about 1 to 2 pounds a week is sustainable for most people, and very low intakes, below roughly 1,200 Calories for women and 1,500 for men, make it hard to get enough protein, vitamins and minerals without medical supervision.

Quality matters alongside quantity. Diets built on vegetables, fruit, whole grains, legumes and lean protein supply more nutrients and fiber per Calorie and help control hunger. Pairing a calorie target with regular exercise, especially strength training, helps preserve muscle while losing fat.

Zigzag Calorie Cycling

Zigzag calorie cycling, also called calorie shifting, varies daily intake instead of eating the same amount every day, while keeping the weekly total at the target. For example, someone aiming for 2,000 Calories a day (14,000 a week) might eat 2,300 on weekends or training days and around 1,880 on the other five days.

Supporters argue that changing intake keeps the body from settling into a lower metabolic rate and makes a diet easier to follow because higher days give a break. Research on adaptation is mixed, but the approach can suit people whose activity or social schedule varies through the week. What drives weight change is still the weekly balance, so plan the high and low days in advance rather than improvising.

How Many Calories Do You Need?

Needs depend on age, sex, body size and activity. US Dietary Guidelines estimates range from about 1,600 to 2,400 Calories a day for adult women and 2,000 to 3,000 for adult men, with the lower end for sedentary people and the upper end for active ones. Needs fall gradually with age as muscle mass and activity decline.

For example, a 25-year-old man who is 5 feet 10 inches tall, weighs 165 pounds and exercises four to five times a week has a Mifflin-St Jeor BMR of about 1,740 Calories and needs roughly 2,550 Calories a day to maintain his weight. Eating about 2,050 a day would lead to about a pound of loss per week.

Mifflin-St Jeor is the formula used by default because studies have found it the most accurate of the common equations for most adults. Katch-McArdle can be better for lean, muscular people who know their body fat percentage, since it bases the estimate on lean body mass.

Mifflin-St Jeor: BMR = 10W + 6.25H − 5A + 5 (men) or − 161 (women)

W

H

A

Revised Harris-Benedict: men 13.397W + 4.799H − 5.677A + 88.362; women 9.247W + 3.098H − 4.330A + 447.593. Katch-McArdle: 370 + 21.6 × lean body mass in kg. Daily needs = BMR × activity factor (1.2 sedentary to 1.9 extra active).

Calories: Different Kinds and Their Effects

Every Calorie supplies the same energy, but foods differ in how they affect hunger, blood sugar and health. Protein is the most filling macronutrient and takes the most energy to digest. Fiber slows digestion and adds bulk with few Calories. Foods high in added sugar and refined starch, such as sugary drinks, sweets and white bread, are easy to overeat because they are digested quickly and do little to satisfy hunger.

Liquid Calories deserve special attention. Soda, juice, sweetened coffee drinks and alcohol can add hundreds of Calories a day without making you feel full. Whole foods such as vegetables, fruit, legumes, nuts and lean proteins tend to be nutrient-dense and filling, while ultra-processed foods are often energy-dense and easy to overeat. Choosing mostly whole foods makes any calorie target easier to stick to.

Frequently asked questions

How many calories should I eat to lose weight?

Start with your maintenance calories from the calculator and subtract about 500 a day to lose roughly a pound a week. Avoid going below about 1,200 Calories a day for women or 1,500 for men without medical supervision.

What is the calorie deficit formula?

Calorie deficit = the calories your body uses in a day (maintenance) − the calories you eat. A daily deficit of about 500 Calories adds up to roughly 3,500 a week, which corresponds to about one pound of body weight.

Which BMR formula is most accurate?

For most adults, Mifflin-St Jeor is the most accurate of the common equations. Katch-McArdle can be better for lean, muscular people who know their body fat percentage.

How many calories do I burn a day?

Multiply your BMR by an activity factor from 1.2 (sedentary) to 1.9 (very active). For a typical moderately active adult, this lands between about 2,000 and 2,800 Calories.

Are Calories and kilojoules the same?

They measure the same thing in different units. One food Calorie (kilocalorie) equals 4.184 kilojoules.

How do I calculate my calorie intake for weight loss?

First estimate your BMR, then multiply it by your activity factor to get maintenance calories, and subtract about 500 a day for roughly a pound of loss per week. A 25-year-old man who is 5 feet 10 inches, weighs 165 pounds and exercises four to five times a week has a BMR of about 1,740 Calories, maintenance of about 2,550 and a weight-loss target of about 2,050. Recalculate after every 10 pounds or so, because a lighter body needs less energy.

Is there a formula for calories burned during exercise?

Yes. Calories per hour ≈ MET value × body weight in kg × 1.05, where the MET value rates the activity's intensity against rest. Running at 6 mph is about 9.8 METs, so a 155-pound (70 kg) person burns roughly 9.8 × 70 × 1.05 ≈ 720 Calories in an hour. The calories burned calculator applies this to many more activities.
